Why can you eat a large plate of pasta and feel hungry an hour later, but a bowl of lentil soup keeps you going all afternoon? The answer lies in satiety — the biological machinery that tells your brain you have had enough.
What is satiety?
Satiety is the suppression of hunger that follows eating. It is worth separating from a related term:
- Satiation — the process that makes you stop eating during a meal
- Satiety — how long fullness lasts before hunger returns
Without these signals, there would be nothing telling the body to stop. Both are governed by a network of hormonal and neural messages between the gut, fat tissue and brain.
The hormones involved
Leptin is produced by fat cells (adipocytes) and travels to the brain, where it signals how much energy is stored. Levels broadly track body fat: more fat tissue means more circulating leptin. It regulates appetite and energy expenditure over the long term rather than meal to meal.
Counter-intuitively, people carrying more body fat usually have high leptin, not low. The problem is often leptin resistance — the signal is being sent but the brain responds poorly to it. Genetic variation in leptin receptors can affect how well the hormone binds and communicates fullness.
Ghrelin is the counterpart — produced mainly in the stomach, it rises before meals to drive hunger and falls after eating.
GLP-1, PYY and CCK are released by the gut in response to food and act as short-term fullness signals, slowing stomach emptying and reducing appetite.
What actually makes food filling
Three properties matter most: protein content, fibre content, and volume relative to calories (water and air add bulk without energy). Foods scoring well on all three keep you full for longest.
More filling per calorie
- Boiled potatoes — consistently among the most satiating foods tested
- Eggs, fish, chicken, Greek yoghurt and other lean proteins
- Beans, lentils and chickpeas — high in both protein and fibre
- Oats and other wholegrains
- Broth-based soups
- Apples, oranges, berries and other whole fruit
- Vegetables generally — high volume, low energy density
Less filling per calorie
- White bread, croissants and pastries
- Crisps and similar snacks
- Cakes, biscuits and confectionery
- Sugary drinks — liquid calories barely register on satiety at all
- Dried fruit — nutritious, but easy to eat a lot of quickly
Notice the pattern: the second list is largely refined, energy-dense and low in fibre and protein. That is precisely why it is so easy to overeat.
Beyond what is on the plate
- Sleep. Short sleep raises ghrelin and lowers leptin — a physiological reason tired people feel hungrier.
- Eating speed. Fullness signals take roughly 20 minutes to register. Eating fast means finishing before the message arrives.
- Distraction. Eating while scrolling or watching television reliably increases intake.
- Stress. Raises cortisol, which increases appetite in many people.
- Alcohol. Provides calories while lowering inhibition around food.
Practical takeaways
Build meals around a protein source and a fibre source, add plenty of vegetables for volume, eat slowly and without screens, drink water rather than sugary drinks, and protect your sleep. None of it is dramatic — but it works with your biology rather than against it.
